Static vs. dynamic stretching, and how to use each to prevent injury

But the type of stretching you do, and when you do it, has a real impact on both your performance and your injury risk. Static and dynamic stretching aren't interchangeable; they serve different purposes, and using the wrong one at the wrong time can actually work against you.

Dynamic Stretching: Built for Before Your Workout

Dynamic stretching involves controlled, moving stretches — leg swings, arm circles, walking lunges, bodyweight squats — that take a muscle through its range of motion actively rather than holding it in a fixed position. This raises muscle temperature, improves blood flow, and primes your nervous system for the movement patterns you're about to perform. Research consistently shows dynamic stretching before training improves performance, while static stretching beforehand can temporarily reduce strength output.

Static Stretching: Built for After Your Workout

Static stretching — holding a stretch in a fixed position for 20–60 seconds — is far more effective after training or on rest days. At this point, your muscles are already warm, and holding a stretch helps lengthen tissue that's tightened from the workout, supporting long-term flexibility and reducing the buildup of chronic tightness that leads to injury over time.

A Practical Routine Structure

  • Here's how to sequence stretching around a typical training session:
  • 5–10 minutes of dynamic stretching and light cardio before lifting or intense exercise
  • Static stretching for major muscle groups worked that day, held for 20–30 seconds each, after training
  • A dedicated mobility or stretching session 1–2 times per week for overall flexibility
  • Extra attention to hip flexors and chest if you sit for long hours at a desk
  • Never stretch through sharp pain — mild tension is normal, pain is a signal to stop
